Rise From Calorie Counting To Be Your Own Dietitian

food pyramidDo you know the long kept “Secret of Diet”? Have you heard about it? In this article I would like to share it with you. It is a mantra to facilitate weight loss, regulate diabetes, hypertension and many such diseases taking good care of your immune system as well as vital organs. I am sure you must be familiar with these idioms i.e. “Food Pyramid” and “My plate”. If you are, I will be representing it from a different perspective. These are our main tools to plan a daily diet.

The Importance of Food Pyramid & My plate

The main idea behind the design of the food pyramid is to make our healthy eating experience much easier. When starting a new healthy diet, people need to know if they are consuming the right amount of the basic nutrients such as protein, fat, and carbohydrate, which is where the importance of the food pyramid and my plate comes in.

The food pyramid contains several sections of foods which are usually grouped according to their nutrient’s similarity. This actually helps you with a larger option to choose from. This way, you are not stuck to one particular food when there’s a whole world of options out there.

How To Use It? 

  1. Keeping this picture in front of you can help in making healthier choices with the number of servings you should ideally take in a day.
  2. Now next step is to understand My Plate which makes things pretty clear.

My Plate

The beauty of My Plate is in using a plate icon to “measure” the relative portion sizes of what you’re eating.

  • My Plate is a food icon that serves as a powerful reminder to make healthy food choices and to build a healthy plate at mealtimes.
  • It is a visual cue that identifies the five basic food groups that are: Fruits-20%, Vegetables-30%, Protein group-20%, and grains 30% and a bowl of dairy products.

What to Put on Your Plate?

  • Eating the My Plate way means filling half your plate with vegetables and fruits, adding slightly more veggies than fruits (Due to sugar content).
  • Go for a colourful mix. You’ll get plenty of nutrients that way.
  • You should fill the other half of your plate with lean protein and grains, using slightly more grain than protein. For instance, lean cuts of chicken and other meat, fish, beans and peas, tofu, eggs, nuts and seeds (use sparingly).
  • Whole grains should make up at least half of your grains. That means choosing brown rice instead of white rice, whole wheat flour or multigrain or millets instead refined flours for instance. If weight loss is a goal make grains 20%.
  • The My Plate icon also shows a glass of milk/ buttermilk near your “plate.” It’s a reminder to include dairy (mostly fat-free or low-fat) in your diet. A2 or organic milk is essentially chemical-free and healthier as the cows are fed grass or organically cultivated fodder. Calcium-fortified soy milk also counts.

Dietary Guidelines of My Plate

Making food choices for a healthy lifestyle can be as simple as using these tips. Use the ideas in this list to balance your calories (energy coming from food), to choose foods to eat more often, and to cut back on foods to eat less often.

  1. Enjoy your food, but eat less: Take the time to fully enjoy your food as you eat it. Eating too fast or when your attention is elsewhere may lead to eating too many calories (overeating). Pay attention to hunger and fullness cues before, during, and after meals. Use them to recognize when to eat and when you’ve had enough.
  2. Avoid oversized portions: Use a smaller plate, bowl, and glass. Portion out foods before you eat. When eating out, choose a smaller size option, share a dish, or take a part of your meal home.
  3. Foods to eat more often: Eat more vegetables, fruits, whole grains, and fat-free or 1% milk and dairy products. These foods have the nutrients you need for health – including potassium, calcium, vitamin D, and fiber. Make them the basis for meals and snacks.
  4. Make half your plate salad and vegetables: Choose red, orange, and dark-green vegetables like tomatoes, sweet potatoes, and broccoli, along with other vegetables for your meals. Add salad to meals.
  5. Switch to fat-free or low-fat (1%) milk: They have the same amount of calcium and other essential nutrients as whole milk, but fewer calories and less saturated fat.
  6. Make half your grains whole grains: To eat more whole grains, substitute a whole-grain product for a refined product-such as eating whole wheat bread instead of white bread or brown rice instead of white rice, whole wheat flour or millets instead refined ones.
  7. Foods to eat less often: Cut back on foods high in solid fats, added sugars, and salt. They include cakes, cookies, ice cream, candies, sweetened drinks, pizza, and fatty meats like ribs, sausages, bacon, and hot dogs. Use these foods as occasional treats, not everyday foods. Natural sugars like jaggery, honey, pure maple syrup are better choices.
  8. Compare sodium in foods: Use the Nutrition Facts label to choose lower sodium versions of foods like soup, bread, and frozen meals. Select canned foods labelled “low sodium,” ”reduced sodium,” or “no salt added.”
  9. Drink water instead of sugary drinks: Cut calories by drinking water or unsweetened beverages. Soda, energy drinks, and sports drinks are a major source of added sugar, and calories, in American diets.

5 Eating Habits To Avoid Before You Sleep

Did the lockdown, work from home and everything in between during the pandemic, affect our sleep schedule? The GOQii IndiaFit Report found that there was a drop in the overall sleeping hours we experienced. From an average of 7.6 hours of sleep in 2019, we dropped to 6.8 hours in 2022. This change has led to lots of disturbed sleep or even worse – insomnia.

Lack of quality sleep can contribute to issues such as indigestion, acidity and even mental health issues such as anxiety and depression. Apart from practices like meditation, mindfulness, exercise and deep breathing techniques, even what you eat can impact your sleep. So if you’re aiming for a good night’s rest but are unable to achieve it, here are some eating habits you should avoid for a good night’s rest! 

Avoid These 5 Eating Habits Before You Sleep 

  1. Junk Food: Pizza, burgers and fries, etc. have refined flours and simple sugars which take longer to digest, disturbing your digestive system at night causing disrupted sleep. Because of their high sodium count, they can leave you feeling bloated, causing sleep-stealing discomfort. Also, you might feel thirstier after consuming junk food. Foods high in calories are digested slowly and may cause stomach upset, cramping, bloating or heartburn if eaten before bed.
  2. Sugars: Sugary food gives you an extra dose of unwanted energy, which is not needed at night. When you eat a lot of sugar before bed, your blood sugar climbs high and then falls rapidly as your body releases hormones to bring the levels under control. This swing in hormones and blood sugar levels impairs sleep. The other reason to avoid starchy or sugary food is it gives you immense energy in a very short period making the body highly active.
  3. Spicy food: Eating items like chillies before bedtime can cause indigestion which makes it difficult to sleep well. It is speculated that this may be due to capsaicin, an active ingredient in chili peppers, affecting sleep via changes in body temperature. Eating spicy food too close to bed causes acidity and worsen symptoms of gastroesophageal reflux disease (GERD). Some studies have claimed that spicy food can trigger brain waves that cause nightmares and you end up tossing and turning all night. So it might not be a good idea to gorge on to those peri-peri fries for dinner.
  4. Caffeine: It is a stimulant that increases your heart rate and alertness – the opposite effect you want when you’re trying to sleep. The role of caffeine (found in coffee, tea, chocolate, cocoa) is to make a drowsy soul active and attentive. Caffeine delays and shortens the sleeping duration of individuals. Dark chocolate has polyphenol, but it’s also a surprising source of caffeine. 20gm dark chocolate has about a quarter of the caffeine as a cup of coffee, and about half the caffeine as a cup of green or black tea. It takes 6-10 hours to eliminate caffeine, which means enjoy a dark chocolate treat at around 4 pm if you plan to sleep at 10 pm. 
  5. Alcohol: It suppresses melatonin – the hormone that regulates your internal clock and thus disrupts the circadian rhythm of the body negatively, the reason you wake up in the middle of your sleep. Alcohol also makes you dehydrated and often thirsty in the middle of the night with frequent washroom trips. It interferes with the body’s other sleep-wake regulator – its internal sleep drive. Alcohol increases levels of adenosine, a chemical that regulates sleep by rising naturally in the body. It’s adenosine-boosting effects make you sleep at times other than your natural timings, thus disturbing your natural sleep-wake cycle.

How Cardamom Can Help You Fight Hypertension!

cardamomCardamom, also known as the ‘Queen of Spices’, is a strong aromatic spice used in some traditional recipes in India and also some exotic dishes. This is not only used in cooking, but also has therapeutic value. This green pod is commonly grown in the mountainous regions of India and some countries in Asia. It usually comes in 2 varieties, Green (used for sweets and desserts) and Black (used for preparing garam masala). This minty, earthy spice is commonly known as ‘Elaichi” in North India and ‘Yelakki” in South India.

It is consumed in the following forms:

  • As pods with seeds inside
  • Ground powder
  • Essential Oil
  • Capsule (herbal supplement)

How Does Cardamom Help Fight Against Hypertension? 

There are many studies conducted so far that have suggested that Cardamom supplementation will help in controlling blood pressure. 

  • Its natural phytonutrients have antioxidant and anti-inflammatory properties. It increases the dilation of blood vessels and helps in easy flow of blood through the arteries, which in turn increases blood circulation and helps control blood pressure.
  • Another probable reason is that it acts like a natural diuretic, a substance that promotes urination to remove water that builds up in the body and controls the sodium and potassium levels that elevate the blood pressure. 
  • Cardamom essential oil is magical! It has a refreshing and soothing fragrance that helps elevate mood. It reduces anxiety and depression and produces a calming effect. This reduces stress induced blood pressure.
  • It is also rich in fiber, helps to control cholesterol and in turn, controls blood pressure. 

How Can You Incorporate It In Your Food? 

Cardamom is very versatile. It is usually added in teas, milk, milkshakes, deserts and is also used as a mouth freshener. The calorific content, fat percentage of the foods should be taken into account while including it for reducing blood pressure. (You may consult your GOQii Coach for it).

Some other methods that can be used to control blood pressure using Cardamom are:

  • Add a pinch of cardamom in 1 glass of warm water and have in the morning
  • Crush 1 cardamom and brew with Tea/ coffee
  • Add ¼ tsp of cardamom powder to breakfast cereals like oats and muesli
  • Sprinkle fresh cardamom powder on top of salads
  • Chew on 1 Elaichi seeds for 5 minutes after every meal
  • You can mix cardamom powder with 1 cup curd/buttermilk and have it along with your meal or as a mid-morning snack
  • As a natural detox: ½ lemon + ½ tsp cardamom powder + salt in 1 glass water
  • Cardamom oil is used in aromatherapy: As a diffuser, in a massage blend oil

Two Thumbs Up For Summer Salads!

summer saladsSummer is here and as the weather is only going to get hotter, it’ll take a lot more effort to stay hydrated especially if you’re spending long hours outside. Continuous exposure to high temperature and humidity without any rest and fluids can lead to lack of energy, dizziness headache, weakness and sometimes severe cramps and fluid retention. Instead of eating heavy and hot food, you need something light – like some good summer salads!

But before we go over how you can make your summer salads, let’s explore the ingredients we can use!

What Can You Eat During Summer? 

During this time of the year, our body needs more raw and cooling foods to help nourish and hydrate our cells. Apart from being chilled and high in water content, they also provide fiber for easy digestion and help eliminate toxins from the body.

Do you know that there are hydrating foods that provide about 20–25% of our daily water intake and it’s important to consume these during summer. Some of them include:

  • Fruits: Watermelon, tomatoes (containing lycopene phytonutrient that will help protect skin from ultraviolet rays), grape fruit, pears, blueberries, pineapple (the bromelain in it has many health benefits especially in reducing cough) and cucumber.
  • Leafy Greens: Spinach (Vitamin A and C) for liver detoxification with high watery lettuce, celery is brilliant.
  • Carrots: They are high in water content as well as the beta carotene phytonutrient. It also makes the salad plate more colorful.
  • Fresh Herbs: Parsley, mint, cilantro, coriander and basil are fabulous for reducing headaches, toothaches, calming the nerves and sore throats.
  • Spices: Cinnamon, raw garlic and raw ginger will help in keeping cholesterol levels under check. Being anti-inflammatory in nature, they help you fight against high BP, cancer and diabetes. Pepper goes awesome with salad curbing acidity!
  • Healthy Fatty Acids & Proteins: Nuts like almonds (vitamin E and fiber), walnuts and flaxseeds provide that much needed omega 3 fatty acid boost. You may also add peanuts, cashews, pistachios and seeds like sesame, sunflower, chia(topmost hydrator) for variations.
  • Olive Oil: It is rich in MUFA (Mono Unsaturated Fatty Acids) and can be added to the salad (the best form is the cold pressed virgin oil good for thyroid which also has phytonutrients). Canola, walnuts, avocado and walnut oil are wise picks for salad dressing too.
  • Lean Proteins: Quinoa, beans, chicken, legumes, chickpeas, paneer, lentils (folic acid rich providing vitamins and both soluble and insoluble fiber) should be added for muscle growth and repair.
  • Do not forget to sprinkle lime to keep it alkaline!

Summer Salads You Can Try 

Now that you are aware of which ingredients you can use, let’s go over on how you can use them.

1. Breakfast: Add some of the fruits mentioned above and mix them with yogurt. For breakfast, this is a great combination of carbs and proteins. If you are planning a long day out, you can combine your oatmeal with fruits like apple, pear and blueberry along with some nuts.

2. Morning snack: Apple/high watery fruit salad mixed with cinnamon, raisins and sprouts.

3. Lunch: Mix fresh fruits (carbs), vegetables (fiber), sprouts (proteins), beans and lentils.

You can also try using watermelon, tomato, onion, cheese mixed with salt, vinegar oil chilled with lettuce leaves and black pepper. You can also add kale and cabbage for a calorie dense meal.

Another alternative is adding watermelon, cucumber, bell peppers, spinach, avocado, lime and quinoa. Apart from complete proteins, this dish will also provide calcium and vitamins.

The best blend of salad for lunch would be vegetables, good carbs, lean proteins (beans, chicken, shrimp, tofu, cottage cheese) and healthy fats, adding in red onions will keep it anti–inflammatory and antioxidant-rich.

4. Dinner: Mix Quinoa, beans, lentils and chicken with red bell pepper and veggies. Sprinkle lime and add in herbs according to your taste. You may also add spices to make it interesting.

The salads will not only provide water, but will also keep you full for a longer period of time, helping you keep your weight in check. You can get creative with your salads too. Try designing a different recipe for every meal. I would say grab your salad bowl and create your fun, nutritious and delicious summer salad to re-energize yourself.
