5 Simple Lifestyle Changes To Manage Hypertension

manage hypertensionBy now, anyone conscious about their health is aware of hypertension. In case you’re unfamiliar, hypertension is simply another name for high blood pressure. Blood pressure is the force exerted by blood against the walls of the blood vessels. This force depends on vascular resistance and how hard the heart has to work. Hypertension is a major risk factor for cardiovascular diseases, including stroke, heart attack, heart failure, and aneurysm.

An optimal blood pressure level is a reading under 120/80 mmHg, while a reading over 140/90 mmHg is generally considered high. It is crucial to keep blood pressure under control, and lifestyle management is the first-line treatment for hypertension.

5 Lifestyle Changes to Manage Hypertension

1. Cut Down on Alcohol & Quit Smoking
Drinking too much alcohol can raise blood pressure to unhealthy levels. Having more than three drinks in one sitting temporarily spikes blood pressure, and frequent drinking can lead to long-term increases. Heavy drinkers should gradually reduce their alcohol intake over 1-2 weeks to prevent sudden blood pressure surges.
Similarly, smoking can raise blood pressure immediately after each cigarette. Quitting smoking helps to normalise BP, reduces the risk of heart disease, and significantly improves overall health.

2. Managing Stress Effectively
Your body produces stress hormones when faced with pressure or anxiety, causing your heart to beat faster and blood vessels to narrow—leading to temporary blood pressure spikes. While these return to normal once stress subsides, frequent episodes of high stress can damage blood vessels, the heart, and kidneys.

          How to manage stress:

    • Exercise regularly—30 minutes, 3-5 times a week, helps reduce stress.
    • Try yoga & meditation—Deep breathing and mindfulness can help regulate stress levels.
    • Get enough sleep—Quality rest is essential for keeping BP under control.
    • Maintain social connections—Engaging in enjoyable activities and staying socially active reduces stress.

3. Reduce Sodium Intake:
Even a small reduction in sodium can significantly improve heart health and lower blood pressure by 5-6 mmHg in hypertensive individuals.

          Recommended Daily Sodium Intake:

    • Limit sodium to 2300 mg per day (ideal for general adults)
    • 1500 mg per day is ideal for those with high BP (less than one teaspoon of salt)

          How to reduce sodium:

    • Read food labels and choose low-sodium options
    • Avoid processed & packaged foods (e.g., noodles, soups, crisps, biscuits)
    • Use herbs & spices instead of salt to add flavour
    • Gradually reduce salt intake so your palate adjusts over time

4. Increase Fruit & Vegetable Intake
A diet rich in whole grains, fruit, vegetables, and low-fat dairy—while avoiding saturated fats and cholesterol—can lower blood pressure by 11 mmHg.

This approach is called the DASH (Dietary Approaches to Stop Hypertension) Diet, which emphasises:

  • Fruits & vegetables—Great sources of potassium, which counteracts sodium.
  • Whole grains—Support heart health and lower BP naturally.
  • Low-fat dairy—Helps regulate blood pressure.
  • Beetroot—A powerhouse for reducing BP (add it to smoothies!).

⚠ If you have blood sugar concerns, consult your doctor before consuming beetroot.

5. Exercise Regularly
Making exercise a habit is one of the best ways to naturally lower BP. You don’t need to hit the gym—just ensuring regular movement is enough.

Engage in moderate exercise (e.g., brisk walking, jogging, cycling, swimming) for 30 minutes a day, at least 5 days a week. Even small activities—taking the stairs, stretching, or walking short distances—help maintain heart health. Always consult a doctor or health coach before starting a new fitness routine if you have high BP.

By incorporating these five simple lifestyle changes, you can effectively manage hypertension while improving overall health. Making small but consistent changes in your diet, exercise, and stress management will lead to long-term benefits for your heart and well-being.

Lower Blood Pressure Naturally With Dietary Changes

It is majorly developed due to factors like a sedentary lifestyle, high salt intake due to processed and packaged food. But, the good news is that you can control it. You can manage to lower blood pressure naturally by making dietary and other lifestyle changes after consulting with your doctor. 

Foods That Help Lower Blood Pressure Naturally 

Let’s take a look at foods which are healthy and can help with the condition! 

  1. Green Tea: is associated with numerous health benefits. It is rich in polyphenols and catechins, which act as antioxidants to prevent cell damage, reduce inflammation, and protect heart health. Intake of green tea is associated with significantly lower levels of LDL, triglycerides, total cholesterol, and blood pressure. You can have 1-2 cups of green tea daily one hour after a meal to maintain your blood pressure and to improve insulin sensitivity.
  2. Olive Oil: is packed with antioxidants like tocopherols, β-carotene, lutein which helps in relieving inflammation and decreases the risk of cardiovascular diseases. It is rich in MUFA which promotes heart health and is linked with lowering blood pressure. In Indian cooking, you can safely use 1-2 teaspoon of extra virgin olive oil daily to sauté veggies, make salad dressings, etc.
  3. Fatty Fish: like salmon and tuna are rich with omega-3 fatty acids which aid in improving heart health. These fatty fishes and fish oil supplements are beneficial for lowering blood pressure, sugar levels and triglycerides. Consumption of fatty fish 2-3 times a week is good for heart health.
  4. Nuts: like walnuts, almonds are a rich source of monounsaturated fatty acids which lower total cholesterol, LDL (bad) cholesterol and blood pressure. It has minerals like magnesium and copper, Vitamin E, MUFA which protects against various heart diseases by reducing plaque formation and keeps your arteries clear. You can include 5-6 soaked almonds and 2-3 walnuts in your diet.
  5. Seeds: are the powerhouse of various nutrients, rich in Omega-3 and Omega-6 fatty acids which improve many heart disease risk factors including blood pressure, cholesterol, and triglycerides. Include flax seeds, chia seeds, sunflower seeds and hemp seeds in your diet. Just make a mixture of these seeds and have 1-2 tsp daily by mixing them with nuts or adding them to your smoothies or salads. 
  6. Berries: are packed with antioxidants like anthocyanins which protect the heart from oxidative stress and help in maintaining normal blood pressure. It also has polyphenols which improve blood pressure, insulin resistance and systemic inflammation. You can add a handful of strawberries, blackberries and raspberries in your diet.
  7. Banana: The American Heart Association encourages people to increase the consumption of foods that contain potassium. Eating foods that are rich in potassium helps in lowering blood pressure levels better than taking supplements. You can slice a banana in your favourite cereal or oatmeal, make a smoothie or a shake for a potassium-rich addition.
  8. Pomegranate: is rich in fibre, vitamins and minerals. Drinking a cup of pomegranate juice daily for four weeks can help lower blood pressure naturally. Early research suggests that drinking pomegranate juice helps to keep the arteries in the neck clear of the build-up of fatty deposits and improve blood flow to the heart.
  9. Tomato: is one of the important ingredients in our Indian cuisine which enhances the flavour and colour of dishes. Tomatoes are loaded with lycopene which reduces the risk of heart attack and stroke. New research claims that drinking a glass of unsalted tomato juice daily is a simple way to lower blood pressure and reduce the risk of heart disease. It also removes excess cholesterol, plaque from arteries and increases the level of HDL Cholesterol.
  10. Garlic: is a pearl for Hypertension patients. Daily consumption of garlic for an extended period can reduce LDL Cholesterol, triglycerides, and blood pressure significantly. It has allicin, allyl mercaptan, and diallyl disulphide which are very effective in controlling cholesterol and blood pressure. Eating 1-2 fresh, raw garlic is one among the herbal remedies for controlling high blood pressure.
  11. Oats: are a rich source of soluble and insoluble fiber. They are low in fat, low in sodium and contain beta-glucan, a type of fiber which lowers blood pressure. A review of 28 trials concluded that higher consumption of beta-glucan fiber may lower both systolic and diastolic blood pressure. Eating oats for breakfast/snacks in the form of oats porridge, oats upma, oats chila, is a great way to fuel up for the day.
  12. Beetroot: Drinking one glass of beetroot juice daily can significantly reduce blood pressure in people with hypertension. Due to the high concentration of nitrates, it relaxes blood vessels and dilates them, which helps the blood flow more easily and lowers blood pressure. Both raw beet juice and cooked beets are effective to lower blood pressure and decrease inflammation. 

Apart from the above food options, you need to  control what you eat. Avoid sauces, pickles, coffee, packaged food, etc. and cut your salt intake to half a teaspoon daily. Avoid smoking and consuming alcohol in excess as well. Before making any massive dietary changes, consult your doctor first!

हाइपरटेंशन को नियंत्रित करने के लिए 5 सरल जीवनशैली परिवर्तन

हाइपरटेंशन जिसे हम हाई ब्लड प्रेशर या उच्च रक्तचाप के नाम से भी जानते हैं। अब तक, जो भी अपने स्वास्थ्य के बारे में जागरूक है, वह हाइपरटेंशन के बारे में ज़रूर जनता है। यदि आप नहीं जानते हैं, तो हाइपरटेंशन मुख्य रूप से हाई ब्लड प्रेशर  (उच्च रक्तचाप) का दूसरा नाम है। ब्लड प्रेशर वो बल है जो रक्त ब्लड वेसेल्स की दीवारों के विरुद्ध लगाता है। बल ब्लड वेसेल्स (रक्त वाहिकाओं) के प्रतिरोध पर निर्भर करता है कि हृदय को कितनी मेहनत करनी पड़ेगी। हाइपरटेंशन कार्डियोवैस्कुलर डिजीज, स्ट्रोक सहित, हार्ट अटैक, हार्ट फेलियर और अनुरिस्म का प्रमुख जोखिम कारक है।

120/80mmHg के नीचे की रीडिंग को एक श्रेष्ठ ब्लड प्रेशर मन जाता है, जबकि 140/90mmHg से अधिक की रीडिंग को आमतौर पर उच्च माना जाता है। ब्लड प्रेशर को नियंत्रण में रखना बेहद जरूरी है। लाइफस्टाइल मैनेजमेंट हाइपरटेंशन के लिए मानक और फर्स्ट लाइन उपचार है।

हाइपरटेंशन को नियंत्रित करने के लिए 5 जीवनशैली परिवर्तन :

  1. शराब को छोड़ो, सिगरेट को बंद करो: बहुत अधिक शराब पीने से ब्लड प्रेशर बीमारी के स्तर तक बढ़ सकता है। एक बैठक में 3 से अधिक ड्रिंक्स (पेय) लेने से अस्थायी रूप से आपका ब्लड प्रेशर बढ़ जाता है। इसे नियमित रूप से दोहराने से लॉन्ग टर्म परिवर्तन हो सकते हैं। अत्यधिक शराब पीने वाले जो ब्लड प्रेशर को कम करना चाहते हैं उन्हें सलाह दी जाती है कि वे बहुत उच्च ब्लड प्रेशर के जोखिम से बचने के लिए 1-2 सप्ताह में शराब का सेवन धीरे-धीरे कम करें। इसके अलावा, आपके द्वारा धूम्रपान की जाने वाली प्रत्येक सिगरेट ख़तम किये जाने के बाद भी कई मिनटों तक आपके ब्लड प्रेशर को बढ़ा सकती है। इसे रोकने से आपको अपना बीपी सामान्य करने में काफी मदद मिल सकती है। धूम्रपान छोड़ने से हृदय रोग का खतरा कम हो सकता है और कुल मिलाकर आपके स्वास्थ्य में भी सुधार हो सकता है।
  2. तनाव से दूर रहें: जब आप तनावपूर्ण स्थिति में होते हैं तो आपका शरीर कई हार्मोनस का उत्पादन करता है। ये हार्मोन अस्थायी रूप से आपके ब्लड प्रेशर को बढ़ाते हैं जिससे आपका दिल तेजी से धड़कता है और आपकी ब्लड वेसल्स को सिकुड़ने पर मजबूर कर देता है। लेकिन जब आपका तनाव दूर हो जाता है तो आपका ब्लड प्रेशर सामान्य हो जाता है। हालांकि, ब्लड प्रेशर में बार-बार अस्थायी स्पाइक्स आपके ब्लड वेसल्स, हार्ट और गुर्दे को एक तरह से लॉन्ग टर्म ह्यपरटेंशन के समान नुकसान पहुंचा सकता है। सप्ताह में 3-5 बार 30 मिनट तक व्यायाम करने से ये तनाव कम हो सकता है, योग और ध्यान आजमाएं, भरपूर नींद लें और खुश रहें। अगर आपको योग और ध्यान में मदद की ज़रूरत है, तो GOQii Pro पर विशेषज्ञों द्वारा आयोजित लाइव, इंटरैक्टिव सेशंस में शामिल हो सकते हैं। आप GOQii ऐप के जरिए क्लास बुक कर सकते हैं।

  4. अधिक फल और सब्जियां: सैचुरेटेड फैट और कोलेस्ट्रॉल से बचने के साथ-साथ साबुत अनाज, फलों, सब्जियों और कम फैट वाले डेयरी से भरपूर आहार खाने से आपका ब्लड प्रेशर 11 mmHg तक कम हो सकता है और यह ह्यपरटेंशन में एक राम बाण का काम करता है। इस खाने के प्लान को DASH (Dietary Approach to Stop Hypertension) डाइट के रूप में जाना जाता है। फल और सब्जियां पोटेशियम का सबसे अच्छा स्रोत हैं और यह ब्लड प्रेशर पर सोडियम के प्रभाव को कम करने में मदद कर सकते हैं। रोजाना फल और सलाद खाने की कोशिश करें। सब्जी + फलों की स्मूदी एक बेहतर विकल्प है। अपनी स्मूदी में चुकंदर भी शामिल करने की कोशिश करें, ये ब्लड प्रेशर को कम करने के लिए जाने जाते हैं। ब्लड शुगर की समस्या वाले व्यक्तियों को चुकंदर खाने से पहले अपने डॉक्टर से सलाह ले लेनी चाहिए।
  5. नियमित रूप से व्यायाम करें: व्यायाम को आदत बनाने से आपके ब्लड प्रेशर को कम करने में मदद मिल सकती है। आपको जिम जाने की ज़रूरत नहीं है, लेकिन बस इतना सक्रिय होना है कि आपकी साँसे तेज़ हो जाएँ और दिल की धड़कन थोड़ा बढ़ जाये और इसके लिए आप कुछ तरीकों का इस्तेमाल कर सकते हैं जैसे कि तेज चलना, जॉगिंग, तैराकी या बाइकिंग। सप्ताह में 5 दिनों के लिए दिन में कम से कम 30 मिनट के लिए मध्यम गतिविधि करें। यह तनाव कम करने और ऊर्जा के स्तर में सुधार करने का एक शानदार तरीका है। ह्यपरटेंशन का पता चलने पर शारीरिक गतिविधि कैसे और कब शुरू करें, इस बारे में अपने डॉक्टर या कोच से सलाह लें।
