Healthy Fats vs. Unhealthy Fats: Weight Loss, Heart Health & More

“Fat” used to be a bad word in nutrition. Years ago, your doctor might have recommended that you limit or avoid fat in your diet. You will be surprised to know that all fats aren’t bad. In fact, some ‘healthy fats’ lower your cholesterol level and help keep you healthy.

What are Dietary Fats?

Dietary fats are essential to give your body energy and to support cell growth. They also help protect your organs and help keep your body warm. Fats help your body absorb some nutrients and produce important hormones too. Your body definitely needs fat.

Healthy Fats vs Unhealthy Fats

Since fats are an important part of a healthy diet, rather than adopting a low-fat diet, it’s more important to focus on eating more beneficial “good” fats and limiting harmful “bad” fats.

1. Monounsaturated fats and polyunsaturated fats are known as the “good fats” or “healthy fats” because they are good for your heart, your cholesterol, and your overall health. Adding more of these healthy fats to your diet may help to make you feel more satisfied after a meal, reducing hunger and thus promoting weight loss.

2. Unhealthy or “Bad” fat are the Trans Fats. Small amounts of naturally occurring Trans Fats can be found in meat and dairy products but it is artificial Trans Fats that are considered dangerous. This is the worst type of fat since it not only raises bad LDL cholesterol but also lowers good HDL levels.

Sources: Commercially-baked pastries, cookies, doughnuts, muffins, cakes, pizza dough, Fried foods (French fries, fried chicken, chicken nuggets, breaded fish), Anything containing hydrogenated or partially hydrogenated vegetable oil, even if it claims to be “Trans Fat-Free”.

3. Saturated fats, while not as harmful as Trans Fats, can raise bad LDL cholesterol and too much can negatively impact heart health, so it’s best consumed in moderation.

Tips to Add More Healthy Fats to Your Diet

Instead of obsessively counting fat grams, aim for a diet rich in a variety of vegetables, fruit, nuts, and beans, with two or more weekly servings of fatty fish, moderate amounts of dairy, small amounts of red meat, and only occasional fried or processed meals.

  1. Say NO to Trans Fats from your diet. Check food labels for Trans Fats. Limiting commercially-baked goods and fast food can go a long way.
  2. Limit your intake of saturated fats by replacing some of the red meat you eat with beans, nuts, poultry, and fish, and switching from whole milk dairy to lower fat versions.
  3. Prefer Omega-3 Fats: Include a variety of fish sources as well as plant sources such as walnuts, ground flax seeds, flaxseed oil, canola oil, and soybean oil.
  4. Cook With Olive Oil: Use olive oil for stovetop cooking rather than butter, stick margarine, or lard. For baking, try canola oil.
  5. Eat More Avocados: Try them in sandwiches or salads. Along with being loaded with heart- and brain-healthy fats, they make for a filling meal.
  6. Go Nuts: You can add nuts to vegetable dishes, use them instead of breadcrumbs on chicken or fish, or make your own trail mix with nuts, seeds, and dried fruit.
  7. Snack on Olives: Olives are high in healthy monounsaturated fats and make for a low-calorie snack.
  8. Dress Your Own Salad: Commercial salad dressings are often high in unhealthy fat or added sugars. Create your own healthy dressings with olive, flaxseed, or sesame oils.

Here’s Why You Should Eat Your Evening Snacks

Evening snacksWhile we are aware that breakfast, lunch and dinner are important meals, we overlook the fact that an evening snack is equally important. Why is that? You’ve probably heard the saying, “Eat breakfast like a king, lunch like a prince and dinner like a pauper” – but how do you eat like a pauper if you’re feeling very hungry at dinner time? We should naturally feel less hungry at the dinner time and for that, we must have a small meal 2-4 hours before dinner. It is completely okay if you do not feel that hungry for dinner after having evening snacks. In fact, that is the main purpose of it – to cut down on the dinner portion size.

A common observation with our GOQii Players is that most have a long gap between lunch & dinner. It is as good as 7-8 hours. Having frequent meals is extremely crucial when it comes to maintaining weight. It has a series of health benefits. Yet, we somehow skip on evening snacks for some reason or another.

Reasons For Skipping Evening Snacks

  1. Lack of time
  2. Lack of Appetite
  3. Not habitual
  4. Unaware of its importance
  5. Running out of options

Out of these reasons, the 2nd point is the most valid. If you really do not feel hungry by evening time, you may skip it but if you don’t, then you must consider. It is better to keep a fixed time for it which can be 3-4 hours post lunch.

Why You Should Eat Evening Snacks 

  1. Lowers the gap between Lunch & Dinner
  2. Helps sustain energy and hunger levels till dinner time
  3. Controls acidity, bloating and other digestive problems
  4. Helps maintain blood sugar levels
  5. Helps control portion size for both lunch and dinner
  6. Keeps BMR high
  7. Helps you mentally relax at the end of your work day

Apart from the reasons above, if you exercise in the evening, having a snack is a must as it works as your pre-workout meal. Exercising on an empty stomach will not give you the desired results.

For an evening snack, you can choose options similar to your breakfast. It can consist of Poha, Upma,  Idli, Dosa, Uttapam, Vegetable or egg/ chicken sandwich, whole wheat roll, Sukha Bhel, or boiled sprouts, etc. If you aren’t that hungry, then try a mixture of fruits, dry fruits, nuts, roasted peanuts, corn cob, sprouts, or boiled eggs, etc.

The Right Guidance With Gradual Change – Rishikesh Ayre User Journey

Do you want to make a positive lifestyle change but don’t know how? Does it take every ounce of motivation for you to move? Do you need a nudge in the right direction? These are all valid questions and you’re not alone. Sometimes, we want to begin something new but don’t know where to start. Our player Rishikesh Ayre, faced the same situation and found the answer with GOQii! 

Life Before GOQii  

Rishikesh Ayre is a 28 year old software developer working in Coimbatore for the past 3 years. After college, when he began work, he had put on a lot of weight. He purchased a bicycle but couldn’t find the motivation to ride it. He says that he wanted someone who would question him, push and prod him to get active and reprimand him if he indulged in unhealthy habits too much. In short, what he needed was a person to monitor his health in a timely manner and tell him what to do and what not to do. What he needed was a coach. 

Rishikesh Ayre Discovers GOQii 

As a part of his work, he was involved in a marketing research project on fitness gadgets and apps when he chanced upon GOQii. The personalized coaching service grabbed his attention. The human element and personal touch of a health coach intrigued him the most as such a service-based model was literally unheard of back then. He joined GOQii in November 2017 and has continued his journey since then. 

Introduction to a Healthy Lifestyle 

For the first 3-4 months, he was not very keen on interacting with his GOQii Coach. He had no definitive goals and no idea where to start. Then he got a new coach, Mubasheera in early 2018 and that changed everything. Coach Mubasheera was more proactive and gave him a clear roadmap on how to proceed. 

His GOQii Coach noticed that his meals were heavy with bread as he consumed 5-6 slices every day in the morning coupled with evening snacks at the office cafeteria. He was asked to cut down on his bread intake. The second change was to take short walks after lunch, avoid the elevator and use stairs whenever possible. 

He finally began riding his bicycle for 4km a few days during the week. Now, he rides 17-25km every day. He calls this his “Me Time”. It helps him clear his mind and uplift his mood. He also joined swimming classes which he attends during the weekends. Coach Mubasheera has asked him to keep varying his routine so it doesn’t get monotonous. 

Staying Fit During the Lockdown 

The lockdown, though painful for other reasons, helped him lose another 5 kgs. Before the lockdown, he used to go for a lot of outings and weekend parties with friends. All that had to stop and he was restricted to home-cooked, healthy meals. Also work from home meant he had the flexibility to do workouts suggested by his GOQii Coach whenever time permitted. He continued cycling near his home. Now he has almost got himself accustomed to the routine of morning workout and evening cycling throughout the week.

What Were The Results?

Thanks to all the efforts put in by him with the guidance of his GOQii Coach, Rishikesh Ayre went from 104kg in 2017 to 78kg now. He says that it wasn’t a painful journey at all. It has been so smooth and informative. He is now better informed and aware of what is good to eat and what needs to be avoided. He has learned about portion size and hunger control. 

What Does Rishikesh Ayre Have To Say About His Coach? 

Due to the long association, Coach Mubasheera has become like a friend to him. He says they have their fair share of fights and arguments especially over what he can order and what he cannot during weekends. He says, “Sometimes I have to literally click a picture of the menu card and send it to her so she can tell me what I can order. She has instilled healthy eating habits in me gradually and cleverly. For instance, she made me switch from bread-butter to chocos to muesli and now plain corn flakes + banana +boiled egg.”  He also commends her on how she made him give up on his ice cream after meals habit gradually. From ice cream once every 2 days, she switched to flavored yogurt to plain curd nowadays. He says the best part is he didn’t even realize he was giving up on these things. He is thankful to her for being patient and hand holding him gradually through this entire journey towards an active and healthy lifestyle. She has met all his expectations of daily motivation, support and information. 

What Does Coach Mubasheera Have To Say? 

Rishikesh Ayre is very determined and passionate now, but when he had started his journey, he was very fussy and lacked the willpower. We have been together in this weight loss journey for 2 years now. When we began, Rishikesh’s weight was around 103kg, and he has lost 16+ kg in 2 years (current weight is 81kg). The major problem with Rishikesh was hunger control, irregular timings, lots of cravings and binge eating on junk food + lack of physical activity and low stamina. We have successfully managed to include more than 1 hour of proper daily intense workout along with reducing processed food and managing hunger. His endurance and stamina has improved and he can do 20 push ups now (initially he struggled with 11-12). He cycles non step for 2 hours as well.

Rishikesh is a fussy eater (hates milk and is a coffee addict) but after lots of interesting challenges, such as the no sugar challenge, made him reduce 2 tsp of sugar to 1/2 tsp and has begun to include milk to his diet now as well. During the initial part of the lockdown, he suffered from disturbed sleep but that was taken care of with a few sleep hygiene practices. Our long term goal now is to maintain healthy weight and continue with an active lifestyle!

Busting Myths About Protein Supplements

A few decades back, protein supplements didn’t exist at all. Food was the source of all protein and people used to consume food to remain healthy. But in the current scenario, various lifestyle changes such as indulging in excessive gym workouts, having no time to eat due to work, deteriorating food quality, etc. have created a demand for supplements.

What are Protein Supplements?

Protein supplements are concentrated sources of protein from animal or plant foods such as dairy, eggs, rice ,peas, hemp or brown rice. Some supplements are also fortified with vitamins and minerals, especially calcium. People use them to increase muscle mass, improve overall body composition and help meet their protein needs. 

Whey protein, the most vital supplement among all, is a must-have protein supplement whether you are a beginner or a pro in your fitness journey. Although, not everyone needs protein powder supplements, they can assist you if you do strength training or cannot meet your protein needs with diet alone.

Let’s Bust Some Myths! 

Myth #1: Protein Supplements Are Only For Bodybuilders
Fact: You can have a protein supplement if you are doing any form of exercise because it helps your muscles recover. Protein alone does not make your muscles big.

Myth #2: Whey Protein Is Not A Natural Form Of Protein
Fact: Whey protein is the natural protein derived from cow milk which constitutes two main protein components, namely casein and whey. Both components have Protein Digestibility Corrected Amino Acid score of 1.0 which is the highest score for a protein source.

Myth #3: Women Will Get Bulky From Protein Supplements
Fact: Due to women having lower levels of testosterone and higher levels of estrogen, they won’t bulk up as men. A diet rich in lean protein will help women build muscle, but not at the same rate as men. For both genders, it still takes weeks/months of consistent training and good nutrition to build visible muscle.

Myth #4: I Don’t Exercise Enough To Need A Protein Shake
Fact: Protein will help your muscles recover, whether you are working out six days a week or if you are a casual class goer – the results are the same.

Myth #5: Plant Based Protein Is Less Effective Than Whey Protein
Fact: For Vegan protein, a blend of whole pea and hemp sources is used to ensure an amino acid profile like whey with high levels of essential amino acids. Pea protein is allergen friendly, low fat and contains more protein per serving than whey. Hemp protein is also allergen friendly but is also rich in essential fatty acids and contains all nine essential amino acids.

Myth #6: Heating Protein Denatures It, Ruining The Effects
Fact: The only thing that changes when you heat protein is its structure, so it may become slightly less soluble. The protein itself is generally not affected by its yield.

Myth #7: You Need To Eat Very High Levels Of Protein To Get Results
Fact: The average person actually needs an adequate balance of carbs and fats alongside protein in their diet and probably needs no more than around 1.2 to 1.7gm of protein per kilo of bodyweight to build and maintain muscle.

Myth #8: Protein Shakes Will Make My Muscles Grow Quickly
Fact: Unfortunately, this is not true. Muscle building takes time, consistent training and good nutrition. Although having a post-workout, protein-rich meal/shake boosts protein synthesis and limits muscle breakdown. This simply means that your body recovers faster from aches and pains after training.

Myth #9: Pea Or Plant Protein Isn’t As good As Whey Protein
Fact: For vegans and people with digestive issues, plant-based protein powder is the way to go. It is digested differently than whey but still gives you the benefits of traditional powdered protein.

Myth #10: Protein Powder Equals Gas
Fact: That’s because most protein powders are derivatives of dairy products. But eating a balanced meal, which includes healthy fats, complex carbohydrates and water, along with a regular exercise routine, takes care of unpleasant digestive issues. The recommended dosage of protein shake is 1-2 scoops or 25-30 gm per day.

Myth #11: Whey Protein Leads To boils, Acidity, Poor Digestion
Fact: It is not whey protein but unabsorbed whey protein in the body that causes such issues. Insufficient water intake may lead to undigested protein resulting in boils, acidity, etc.

Myth #12: There’s No Such Thing As Too Much Protein
Fact: Eating excessive protein could lead to excessive nitrogen your body can’t excrete. If you’re a long-time high-protein dieter, you could be increasing your risk for kidney damage.

Myth #13: Powders Can Substitute Complete Protein Sources
Fact: While powders are a great protein source, they shouldn’t act as a substitute for whole food sources, both animal and plant alike. They’re an easy and convenient way to include extra protein in your diet.

Myth #14: Everyone Should Take Protein Supplement
Fact: It all depends on your fitness goals. The daily reference intake is 0.8g of protein per kg of body weight. Most people get enough protein through their daily diet with protein-rich food. You don’t need to include bodybuilding supplements or protein shakes. Having a bowl of Greek yogurt, or chicken salad with veggies and sprouts will suffice.

Myth #15: Cutting Down Protein Is A Great Way To Lose Weight
Fact: On the contrary, insufficient protein in your diet can make it difficult to get rid of excess fat. The feeling of being fuller for longer will keep you away from cravings and hunger pangs and a heightened metabolism will add to your workout routine and show positive results.
