Dietary Supplements For Bodybuilding: Who Needs Them and When

dietary supplementsWith everyone focusing on their health, we’re also getting to hear about dietary supplements which improve our health or build our bodies and we’re probably consuming them without knowing their uses or side effects as well. There are many young athletes who want to excel at their respective sport but most of them haven’t mastered the art of proper eating behaviors to sustain a healthy lifestyle. Influenced by peers, social media or ads which claim incredible effects, there are many people who are turning to these dietary supplements. 

What Are Dietary Supplements? 

Nutritional or dietary  supplements are basically taken to meet our nutritional requirements. These include: 

  • Whey Protein 
  • Casein 
  • BCAA (Brand Chain Amino Acid) 
  • L-Arginine 

1. Whey Protein
Whey is essentially a milk protein consisting of essential amino acids which are absorbed quickly by the body. It is one of the safest proteins out there and can be used by beginners as well as bodybuilders. It’s purpose is to fulfill your daily protein requirement whether you workout or don’t. It promotes lean muscle mass growth and helps with muscle protein synthesis. Just ensure that you buy it from authentic sources because of adulteration and avoid any variants which have added sugars. If your purpose is to lose weight, start with a weight training regime along with whey protein consumption. Ideal time to consume whey is within 15 mins after your workout.

2. Creatine
It is an amino acid found in the muscle cells which is responsible for producing energy through the anaerobic pathway. It boosts power, helps improve strength, increase lean muscle mass and helps the muscle recover more quickly during exercise. There should be a good intake of water and the person must follow a proper diet for creatine to be absorbed by the body. Creatine supplements should not be taken along with food. Creatine doesn’t give instant effect and it should be taken in regular cycles. This is not for everyone though. Avoid using it if you’re a beginner as your muscle density isn’t built as much as an intermediate or advanced level bodybuilder. It should be taken post your workout within 20-30 minutes. Please note that too much creatine can harm your body so use it in moderation.  

3. BCAA
BCAA are a group of 3 essential amino acids: leucine, isoleucine and valine. They increase protein synthesis and muscle growth, reduce fatigue, reduce tiredness after exercising, prevent muscle loss, rapidly absorbed by the body and provide additional fuel for working muscles.

The ideal time to consume BCAA is during exercises when sports drinks/carbohydrates are not required. It can be mixed with water and consumed.

4. L-Arginine
It is needed in the synthesis of most of the proteins and hence it helps increase muscle mass. In simpler terms, it expands your blood vessels, allowing more blood flow to reach your muscles which help you get a good pump during your workout. It’s great as a pre-workout supplement as it supports your body during workouts. A bodybuilder, strength or endurance athlete can take L-Arginine. The ideal time to consume L-Arginine is 30 minutes before a workout.

If you’re planning to indulge or go off your healthy routine for a while, it would be great to take these few days to detox the body. It is a good opportunity to give your body a break. Take these steps to detox the body, clean out your GI tract and provide your body with the nutrients it needs to thrive. You can also follow these steps post festivities. 

What is Detoxification?  

Detoxification is the process of cleansing our body from chemicals, waste, toxins, and harmful substances. Our body has its own internal detoxification system through our liver, kidneys, colon, skin, lungs and lymph glands. However, when our body becomes overloaded with toxic substances, such as from pollution, a poor diet of fast food, alcohol, medications, illness and stress, it needs help in rebooting so it can function optimally again.

In essence, detox is all about eating a diet that supports and improves the functioning of our liver. Unlike popular belief, detoxification is not about weight loss alone. It’s mainly about helping and supporting your body to get rid of all the waste through proper dietary choices. It is beneficial for one and all.

Anyone who is suffering from unexplained fatigue, dull skin and hair, allergies, tired and puffy eyes, menstrual irregularities, and feelings of anxiety and depression. 1. Natural Detox Waters

  • Lemon water consumed with black salt immediately improves digestion, cleanses your liver and maintains PH levels of the body.

  • Water infused with cinnamon sticks overnight and having it the next day.
  • Water infused with cumin seeds, coriander seeds, ajwain and fennel seeds overnight and having it next day

  • Beetroot and carrot soup
  • Tomato and carrot soup
  • Zucchini and broccoli soup
  • Green moong soup
  • Spinach and carrot soup

4. Salads

Replace your aloo paratha with moong chilla and your maida pancakes with oats pancakes. 5 Eating Habits To Avoid Before You Sleep

With lockdowns, work from home and everything in between, our sleep schedule since the past 1 year has certainly changed. Some of you might have even faced disturbed sleep or worse – insomnia. And the lack of sleep contributes to issues such as indigestion, acidity and even mental health issues such as anxiety and depression. Apart from practices like meditation, mindfulness, exercise and deep breathing techniques, even what you eat can impact your sleep. So if you’re aiming for a good night’s rest but are unable to achieve it, here are some eating habits you should avoid for a good night’s rest! 

Avoid These 5 Eating Habits Before You Sleep 

  1. Junk Food: like pizza, burgers have refined flours and simple sugars which take longer to digest, disturbing your digestive system at night causing disrupted sleep and because of their high sodium count, they can leave you feeling bloated, causing sleep-stealing discomfort. Also, you might feel thirstier after consuming junk food. Foods high in calories are digested slowly and may cause stomach upset, cramping, bloating or heartburn if eaten before bed.
  2. Sugars: Sugary food gives you an extra dose of unwanted energy, which is not needed at night. When you eat a lot of sugar before bed, your blood sugar climbs high and then falls rapidly as your body releases hormones to bring the levels under control. This swing in hormones and blood sugar levels impairs sleep. The other reason to avoid starchy or sugary food is it gives you immense energy in a very short period making the body highly active.
  3. Spicy food: items like chillies before bedtime can cause indigestion which makes it difficult to sleep well. It is speculated that this may be due to capsaicin, an active ingredient in chili peppers, affecting sleep via changes in body temperature. Eating spicy food too close to bed causes acidity and worsen symptoms of gastroesophageal reflux disease (GERD). Some studies have claimed that spicy food can trigger brain waves that cause nightmares and you end up tossing and turning all night. So it might not be a good idea to gorge on to those peri-peri fries for dinner.
  4. Caffeine: is a stimulant and increases your heart rate and alertness – the opposite effect you want when you’re trying to sleep. The role of caffeine (found in coffee, tea, chocolate, cocoa) is to make a drowsy soul active and attentive. Caffeine delays and shortens the sleeping duration of individuals. Dark chocolate has polyphenol, but it’s also a surprising source of caffeine. 20gm dark chocolate has about a quarter of the caffeine as a cup of coffee, and about half the caffeine as a cup of green or black tea. It takes 6-10 hours to eliminate caffeine, which means enjoy a dark chocolate treat at around 4 pm if you plan to sleep at 10 pm. 
  5. Alcohol: Suppresses melatonin – the hormone that regulates your internal clock and thus disrupts the circadian rhythm of the body negatively, the reason you wake up in the middle of your sleep. Alcohol also makes you dehydrated and often thirsty in the middle of the night with frequent washroom trips. It interferes with the body’s other sleep-wake regulator – its internal sleep drive. Alcohol increases levels of adenosine, a chemical that regulates sleep by rising naturally in the body. It’s adenosine-boosting effects make you sleep at times other than your natural timings, thus disturbing your natural sleep-wake cycle.

How To Control And Fight Hunger Cravings

hunger cravingsWhile we’re in lockdown, for most of us, our lifestyle has become sedentary. We are undergoing mental and emotional stress which often leads to binge eating. It is natural, when we are stressed, we find outlets to overcome it and the first thing that comes to mind is eating! A sedentary lifestyle coupled with irregular sleep leads to hunger cravings which ultimately leads to gorging on unhealthy food such as junk food, chocolates, refined foods, bakery products, juices, soft drinks, pizza, etc. that lead to weight gain. Let’s take a deeper look. 

How Much Time Does It Take Food To Get Digested? 

  • After having a meal, our GI tract slowly empties by pushing food through the stomach and from there it goes to the small intestine where it gets absorbed and then it reaches the large intestine. It takes approximately 2 hours for this entire process.
  • Hunger cravings occur 2 hours after having a meal when food gets digested. So, our brain picks up messages from the stomach and tells us that it’s time for our next meal.
  • This entire system is regulated by 2 hormones in our body which are known as hunger hormones – Ghrelin and Leptin.
  • Ghrelin stimulates appetite and is produced in the stomach when it’s empty and promotes fat storage.
  • Leptin controls appetite and signals the brain to stop eating.
  • If we eat after every 2 hours, ghrelin will not be released and there won’t be any overeating.

Tip To Control Hunger Cravings 

  1. Eat before you feel hungry at an interval of 2 hours.
  2. Have 6 meals in a day: 3 main meals and 3 mid meals and eat slowly. Have a fruit as a mid meal and avoid having fruits with the main meals.
  3. Snack on nuts like foxnuts, almonds, walnuts, peanuts, mixture of various seeds to help you stay full.
  4. Add spices and chillies in your food as it increases the satiety.
  5. Avoid fasting: Skipping meals can cause your body to go into a fat storing starvation mode, making it harder to burn calories.
  6. Have jaggery, jaggery powder, stevia leaves and honey to curb sugar cravings. 
  7. Include proteins in all your meals. Proteins are the building blocks of our body. It takes longer to digest than carbohydrates and is considered to be more satiating than carbs and fats. It keeps your energy levels up and appetite down.
  8. Have fiber rich foods since it helps in regulation of bowel movements and helps you feel fuller for a longer duration. It doesn’t add calories to your diet and cannot be converted to glucose. Include leafy green vegetables, fruits with the peel like apple,pear, plum and even berries, sweet potatoes with skin, potatoes, oatmeal, fenugreek seeds, chia seeds, flax seeds, cinnamon powder, drumstick, garden cress seeds, sesame seeds, peanuts, figs, raisins and prunes.
  9. Quench your thirst to control your appetite by drinking plenty of water. Drink 12-15 glasses of water throughout the day. Have 1 glass of water before and 1 after having your meal, as water is a no calorie quencher, you’ll be able to decrease your hunger before you start eating so you aren’t starving at the table. In case you don’t like the taste of plain water, have green tea, cinnamon tea, buttermilk, coconut water, lemon water or detox water.
  10. Exercise for 30 mins everyday: since it lowers the level of ghrelin. It increases the feeling of fullness, increases your metabolism and helps in burning more calories. Indulge in yoga, pilates, cardio, stretching, skipping, dancing, etc. 
  11. Have a wake up and sleep schedule: To avoid midnight hunger pangs, don’t stay awake for a longer time post dinner and have soups, salads and protein rich meals for dinner to avoid eating junk food. Make a habit of having 1 tsp flax seeds post dinner since it has fibers that will make you feel satiated.
