Everyday Fitness Made Easy: Walk More, Move Better with the 3–5 Method

Exercise—it’s not a bad word, and it certainly doesn’t need to be complicated or time-consuming. In fact, some of the simplest movements can deliver the greatest benefits.

By weaving daily walking and the 3–5 doorway push–pull–squat routine into your week, you can improve strength, boost energy, and enhance your overall well-being—no gym, no equipment, no excuses.

Why Walking Matters

Walking is often overlooked, but it’s one of the most effective and sustainable forms of movement. Just 20 to 30 minutes of brisk walking a day can make a world of difference to both your physical and mental health.

💡 Tip: A good walking pace is one where you’re slightly breathless but still able to hold a full conversation.

The 3–5 Doorway Regime: Simple Strength at Home

Fancy workout routines aren’t always necessary. The 3–5 doorway method gives you an easy, adaptable strength training solution using just your body weight and a doorway.

It’s designed around the core functional movements—push, pull, squat—the essential building blocks of strength and mobility.

This method is perfect for:

  • Beginners easing into strength training
  • Busy professionals who need a quick workout
  • Older adults looking for low-impact strength work
  • Anyone wanting to stay active at home

The 3–5 Method, Simplified:

  • Choose 3 to 5 exercises (push, pull, squat, or a mix)
  • Do 3 to 5 reps of each per set
  • Complete 3 to 5 sets in total
  • Rest for 3 to 5 minutes between sets
  • Repeat this routine 3 to 5 times a week

Suggested Doorway Exercises

✅ Push:

Doorway Push-Ups – Stand facing the doorframe, place your hands on either side, and push away from the frame as if performing a standing push-up.

✅ Pull:

Doorway Rows – Use a towel looped around a doorknob or resistance band. Hold both ends, lean back, and pull towards the door.

✅ Squat:

Bodyweight Squats – Use the doorframe for support and balance as you squat down slowly and rise back up.

These exercises are functional, joint-friendly, and easily modified based on your strength level.

“Give yourself just half hour in a day to be active”

She is a doctor by profession but, strangely never found time for herself to be active and healthy. But, the GOQii band and her coach changed everything for her in 18 months. Here is Dr. Harshita Mehrotra’s success story in her own words.

I am a surgeon and currently posted in Port Blair. But, during my residency training to be a surgeon I was based in Delhi. Residency can be very taxing and stressful. I was so involved in my studies and work that I never paid attention to my own health as I never made time for myself. It’s ironic that I was studying medicine and I myself was not up to mark with my health goals.

I used to be frequently working night shifts in the hospital and I got addicted to caffeine leading me to have several cups of Coffee through the day. Add to this habit, I also had a very sweet tooth so it used to be pastries with Coffee invariably. I just could not resist them. I was also suffering from PCOD and GRD (Gastro Reflux Disorder) which are lifestyle diseases. And above all, I had no form of exercise at all.

I knew it was time for me to do something about this and get on the health path as soon as possible. I was sure that whatever changes I made to my life needed to be sustainable over the long-term. After all, what would be the point of working really hard to get active and healthy, only to go back to old times and face all the problems again?

Before:

  • Unstructured schedules of a medical student
  • No focus on her own health – Incorrect food, no exercise routine

In November 2014, I was suggested that I join a gym or do something to get active. I had joined a gym earlier but due to my odd things as a resident, I frequently skipped it. I came across GOQii band and I decided to go for it. The moment I got it I had made up my mind I am going to get active. I was also happy that I got a personal coach who would be having a hawk’s eye on me.

My dear coach Neha More asked me all about what I did, how I ate, what I ate, if I was active daily, how much did I sleep and when did I sleep etc. I had no positive answers to give her but, I told her my health goal was clear – I wanted to get active and be active every day. Neha helped me a lot towards achieving my goal.

We did not do anything drastic. Slowly and steadily she made me change my habits. She would say “ok, you are not having enough water – so drink water and not coffee.” She got me to reduce my caffeine and sugar intake. Alongside, she also made sure I was walking or had some kind of physical activity. Prior to getting a GOQii, I was leading quite a sedentary life. Then just by jogging around also gave me some leg pain but as I got regular, the pain also disappeared.

After:

  • Daily fitness routine – Run and core exercises every morning
  • Introduced Interval Training to build stamina
  • Healthier meals – given up sugar, white carbs, and snacking on junk food, having an early dinner and not skipping breakfast
  • Change in mood, energy levels, and dress size

I have now moved out of Delhi and practice in a hospital in Port Blair so cannot be a part of Delhi active Sundays anymore. But, I make it a point to spend at least 30 minutes with myself. Currently, I do a step count of anywhere between 7000 to 10000 steps daily. I also go for a 1.5 to 2 km run every day.

Having a personal coach has really helped. Some days when I am really stressed out and tell her I am stressed she would tell me to do some meditation and breathing exercise. She would ask me to focus on the positives and these helped me.

My life has been transformed as a result of being active on a daily basis. Even the voice in my head has changed. The voice that used to be harsh and self-critical is now kinder and much more compassionate. I have learned to treat myself and others with me too who are struggling to be active and healthy.

I have also had the opportunity to inspire others to take steps to become more physically active, too. I just tell them to give you 30 minutes daily to get active and that would be all.

While it’s not just about getting active and healthy, GOQii also gives you an opportunity to do good through their Karma initiative. I have so far donated 5000 karma points till date. I donated this towards improving healthcare access for women, improving access to healthcare to poor and victims of Tamilnadu floods. Karma initiative is a great idea and makes me feel that I am contributing to the welfare of society.

It’s been over a year-and-a-half since I started on this journey. Today, I can proudly say that I have gained so much more. I have gained a healthy life and hope for the future. By the end of this year, I want to run a marathon.

What does Coach Neha More have to say about Dr. Harshita?

Dr. Harshita is a surgeon and very dedicated. When she was working in a hospital in night shifts she used to have lot of coffee and pastries. She had a sweet tooth or should I say rather sweet teeth and no time to be physically active.

We had been working on her sweet cravings, coffee intake then later running, interval jog and strengthening exercises too.

She started with exercises like strengthening, Interval jog and run and it has now become her routine and she ensures to keep herself active through the day if she misses on her daily exercises.

She incorporated healthy foods and understood the effects of ‘Mindful Eating’ while having meals which had great impact on her sweet cravings and portion control. She started consuming more water, lemon water after having sweets and coffee to maintain hydration level. We also worked on balancing the nutrient intake than restricting the specific food items to develop a healthy meal routine. All in all she is well on her path to ‘Good Health’ and be the force.

Beginning this week you will read success stories of GOQii users in this space. These are stories of people who thought it would be impossible for them to give up old habits and embrace new habits for the better. When heard of their success stories we were encouraged to share these stories with a larger community who can get inspired by them to bring positivity in their lives.

Our first story is about Hemant Kejriwal who from leading a sedentary lifestyle is now an energetic and active young man within just 15 months. Let’s find out how he managed

From being highly inactive to running 8 kms a day

Hemant Kejriwal, a 39-year-old Start-up Entrepreneur from Mumbai had tried and failed many times to get energetic and active. “Till the time I was in school and college I was energetic and active. But, slowly as work life took over I started leading a sedentary lifestyle. Though, I had my flirtatious flings with the gyms. I would spend loads on membership but would never go regularly as I would be bored. Finally, I was warned by my wife to stop wasting money on gyms,” says Hemant.  “I knew I wanted to be energetic through the day but, I was unable to do so. I did not know how to get started with this,” he adds.

Hemant did what a lot of people do and vowed to get healthy and active in 2015. But, again he kept trying on his own. He would as a routine wake up at 4.30 am or 5 am and not step out of the house for a walk or run but sit down with his laptop and work. Then drive to his work place which was less than a kilometer (0.6 mile) from his house. “I knew I was leading an unhealthy life. I had put on a lot of weight, weighed 103 kgs and did not have enough energy to pull along through the day.”

During this time, he got to know from friends about GOQii. He decided to go in for a band that came with a personal coach. In Oct 2014 he signed up with GOQii and got a band and made a commitment. “My Goal was to be energetic through the day. For me feeling energetic was more important than looking good,” says Hemant.

Soon after I started interacting with my coach Hardika, I got on to the right track. I realised that ‘staying active’, above all else, was key. Within 4 months I had lost 9 kgs. The focus however was not so much on losing weight as much as it was getting fit overall – building strength, stamina, flexibility & agility.

And precisely that happened. From a XXL size shirt, Hemant within 4 months could start wearing a XL size shirt. From not walking even a kilometer or (0.6 mile) or (1000 steps) in an entire day, Hemant had soon got down to running 8 kms a day before even getting to work His best he says was being able to swim 2.5 km (50 laps) in one ago within 6 months of getting on to GOQii. “This was a huge milestone achieved by me after almost 20 years,” he asserts.

Talking about the changes he says: “I started by walking 5 km early in the morning (which gradually increased to 8 km) & adding another 3-4 km during the day. Then I focused on increasing my speed. And shifted to swimming in the summers,” Hemant says. Above all, his water consumption which was less than even a liter a day is consistently over 3 liters a day, now.

Being a health food enthusiast, there has been no significant dietary changes. But there were large gaps between meals & not enough protein. He corrected all of this, and his pre-post workout meals thanks to his coach.

For Hemant, the healthy lifestyle has helped his productivity at work and he says he has become a better husband and a better father.

Hemant sums it up by saying in the last 15 months since he got on to the GOQii ecosystem, he has had a more holistic wellbeing thanks to the active lifestyle he has been leading.

What does his Coach Hardika have to say?

Hemant has been a dedicated player over the last 15 months. Prior to getting on to the GOQii ecosystem he was highly inactive. Over a period we have been able to control these issues. I am happy that he could swim 50 laps at one go which was his goal.

Sporty and dedicated, Hemant has always been ready to take up any challenges that I have been giving. He has got very active. Within six months he was able to move from an XXL size to XL size shirt. I have sent him a GOQii Tshirt, a size smaller with a note: “I am happy with your progress and the way you are losing inches. I am sure you will need to change your wardrobe, so this is a contribution from my end which we will fit by end of this year”.  He is motivated to work towards leading a better and healthy lifestyle and we are going to rock it!
